processos de recuperaci\u00f3 es veuen influ\u00efts per la durada i la qualitat del son.\u00a0Un descans adequat \u00e9s vital per a la salut del cervell i la resta del cos, ajudant a millorar els processos reparadors necessaris despr\u00e9s de l&#8217;activitat desenvolupada durant el dia. La seva import\u00e0ncia \u00e9s tal, que la falta de son afecta la consolidaci\u00f3 de la mem\u00f2ria, la funci\u00f3 cognitiva, els processos d&#8217;aprenentatge, altera el metabolisme de la glucosa i redueix la resposta immunit\u00e0ria1. A m\u00e9s, en el context de pand\u00e8mia que vivim, la falta de son podria ser un factor de risc, ja que disminueix la resist\u00e8ncia enfront de les infeccions respirat\u00f2ries i l&#8217;efic\u00e0cia d&#8217;una possible vacuna. Per tant, el son \u00e9s un factor que determina la recuperaci\u00f3 f\u00edsica i la funci\u00f3 immunit\u00e0ria de l&#8217;esportista.<\/strong><\/p>\n<p><strong>Encara que hist\u00f2ricament s&#8217;ha donat m\u00e9s import\u00e0ncia en variables relacionades amb l&#8217;entrenament i en la capacitat per influir en el rendiment dels esportistes, la comprensi\u00f3 de la fisiologia del son ha fet que el nombre de publicacions que analitzen la seva incid\u00e8ncia sobre la salut i el rendiment s&#8217;hagi disparat en els \u00faltims anys; m\u00e9s del 80% de les publicacions cient\u00edfiques sobre aquesta tem\u00e0tica s&#8217;han publicat en l&#8217;\u00faltima d\u00e8cada.\u00a0L&#8217;esport d&#8217;alt rendiment, on conflueixen l&#8217;estr\u00e8s f\u00edsic i psicol\u00f2gic derivat de l&#8217;elevada c\u00e0rrega d&#8217;entrenament, els nombrosos viatges, la variabilitat en els horaris d&#8217;entrenament i partits, aix\u00ed com l&#8217;estr\u00e8s psicosocial que genera la pressi\u00f3 per aconseguir bons resultats i la influ\u00e8ncia de les xarxes socials -el que deriva tamb\u00e9 en un \u00fas excessiu de pantalles tamb\u00e9 en horaris nocturns- fa que els esportistes mostrin una elevada variabilitat inter i intraindividual de la qualitat del son.\u00a0Per aix\u00f2, la prevalen\u00e7a de son insuficient (&lt;7 hores) i de poca qualitat \u00e9s alta entre els esportistes d&#8217;elit. Per exemple, un estudi de Milewski i col\u00b7laboradors que va analitzar a 112 esportistes adolescents va mostrar que aquells que dormien de mitjana menys de 8 hores per nit van tenir 1,7 vegades m\u00e9s risc de patir lesions que aquells que dormien 8 o m\u00e9s hores per nit.\u00a0Un altre estudi on es va analitzar la relaci\u00f3 del son amb el risc de lesi\u00f3 en 340 esportistes d&#8217;elit adolescents, va trobar que els esportistes que dormien m\u00e9s de 8 hores durant la setmana van reduir les probabilitats de lesi\u00f3 prop d&#8217;un 60%. A m\u00e9s a m\u00e9s, recentment s&#8217;ha publicat un altre estudi que va analitzar a jugadors de b\u00e0squet de l&#8217;NCAA (National Collegiate Athletic Association) que va mostrar que els jugadors van patir lesions amb una major freq\u00fc\u00e8ncia despr\u00e9s de les nits en qu\u00e8 menys van dormir. Segons l&#8217;estudi, una hora addicional de son es va associar amb una disminuci\u00f3 de fins al 43% en el risc de lesions a l&#8217;endem\u00e0.<\/strong><\/p>\n<p><strong>Com que la reducci\u00f3 de la quantitat i qualitat del son impacta en la recuperaci\u00f3 dels esportistes i el seu rendiment f\u00edsic i mental, com podria afectar estendre el temps de son? Encara que no hi ha massa evid\u00e8ncia sobre aix\u00f2, un recent estudi en ciclistes i triatletes va mostrar una reducci\u00f3 en el temps d&#8217;una prova contra rellotge despr\u00e9s de tres nits consecutives d&#8217;extensi\u00f3 del son (~ 8.4 hores de son cada nit) en comparaci\u00f3 amb el son habitual dels esportistes (~ 6.8 hores de son cada nit).\u00a0Per aix\u00f2, els investigadors van concloure l&#8217;estudi suggerint &#8220;que els esportistes de resist\u00e8ncia haurien de dormir m\u00e9s de 8 hores per optimitzar el seu rendiment&#8221;.\u00a0<\/strong><\/p>\n<p><strong>D&#8217;altra banda, hi ha una altra forma de complementar les possibles hores de son perdudes: la migdiada. Aquestes petites &#8220;p\u00edndoles de son&#8221; de 20 a 30 minuts, que a m\u00e9s de millorar l&#8217;estat d&#8217;alerta, la concentraci\u00f3 i l&#8217;estat d&#8217;\u00e0nim, poden millorar tamb\u00e9 el rendiment. Per exemple, un estudi en jugadors d&#8217;elit de netbol va mostrar com una migdiada de menys de 20 minuts podria millorar la velocitat de salt.\u00a0Un altre estudi en homes sans va trobar com la migdiada pot millorar aspectes fisiol\u00f2gics i cognitius despr\u00e9s d&#8217;una p\u00e8rdua parcial de son, i millorar tamb\u00e9 par\u00e0metres de rendiment com l&#8217;esprint.16 En aquest sentit, existeix un concepte denominat &#8220;coffee nap&#8221;, que consisteix en consumir una dosi de 150-200 mg de cafe\u00efna just abans d&#8217;una migdiada de 15-20 minuts, podent ser una bona mesura per als esportistes per tal de reduir la somnol\u00e8ncia a mitja tarda.<\/strong><\/p>\n<p><strong>Per tot plegat, el son s&#8217;erigeix com un factor determinant en la salut i el rendiment dels esportistes. A causa de l&#8217;elevada prevalen\u00e7a d&#8217;alteracions relacionades amb el son entre els esportistes d&#8217;elit, els responsables m\u00e8dics i t\u00e8cnics haurien de monitorar la qualitat del son i anticipar-se a possibles situacions que el puguin pertorbar. Amb tot aix\u00f2, s&#8217;han de tenir en compte aquells grups amb una major probabilitat de patir alteracions del son. Un exemple \u00e9s l&#8217;edat. Aix\u00ed, esportistes majors de 25 anys van mostrar pitjors puntuacions en q\u00fcestionaris de qualitat de son que els menors de 20 anys. El g\u00e8nere tamb\u00e9 pot ser un factor de risc, on les dones podrien presentar una major prevalen\u00e7a de problemes relacionats amb el son.\u00a0\u00a0<\/strong><\/p>\n<h2>Conclusions<\/h2>\n<p><strong>Amb tot plegat, i segons les recomanacions d&#8217;una recent revisi\u00f3 publicada per experts a la revista British Journal of Sports Medicine, la quantitat de son \u00f2ptima oscil\u00b7laria de 8 a 10 hores per a adolescents, i de 7 a 9 hores per a adults sans.1 No obstant, els experts suggereixen que els esportistes necessitarien tamb\u00e9 un major nombre d&#8217;hores per recuperar-se de les demandes f\u00edsiques i psicol\u00f2giques associades a la pr\u00e0ctica esportiva. Per aix\u00f2, per aconseguir un son reparador, es podrien seguir diferents h\u00e0bits d&#8217;higiene del son: evitar estimulants com ara la cafe\u00efna, l&#8217;alcohol i els menjars pesats pr\u00f2xims a l&#8217;hora d\u2019anar al llit, assegurar l&#8217;exposici\u00f3 a la llum natural durant el dia, tenir una rutina relaxant abans d\u2019anar a dormir (p. ex., cicles de respiraci\u00f3 o meditaci\u00f3), reduir l&#8217;\u00fas de pantalles les hores pr\u00e8vies a dormir, o tenir un ambient fresc, fosc i tranquil.\u00a0<\/strong><\/p>\n<p><strong>En resum, el son \u00e9s pe\u00e7a clau per a la salut i el rendiment dels esportistes.
